First off the pistol squat requires great balance, leg strength, flexibility and coordination. Chances are you will never see anyone get this movement on their first attempt due to the difficulty of the exercise.

In addition those that are able to perform a one legged squat have the leg strength to perform a barbell back squat with the equivalent of their body weight.

No Other Exercise Will Work Your Legs As Hard As the Pistol Squat.

Pistol Squats focusing primarily on your quads however its one of the best leg exercises around and no other exercise will work your legs as hard as they do.

So picture a one-legged squat to the floor in which your other leg held straight out in front of you. You lower all the way down to the ground and power back up all on one leg and if you’re doing it for the first time it can brutal!

This is why you should start implementing them into your workouts because this simple movement takes an enormous amount of strength, flexibility, and balance. Master these and you will be highly rewarded.

Technique Breakdown – Pistol Squat – Quadriceps

Start/Finish Position

Stand holding your arms straight out in front of your body at shoulder level, parallel to the floor.
Raise your right leg off the floor and hold it there.
Flex your right ankle so that your toes are higher than your heel.
Your right leg should be straight.
Brace your core.

Movement Phase

Push your hips back and lower your body as far as you can.
As you lower your body, raise your right leg so that it doesn’t touch the floor keep your head and chest straight.

Pause, then push your body back to the starting position.
Keep your torso as upright as possible.
Hold for a moment and repeat for desired repetitions.

Breathing Directions
Breathe in during the downward motion.
Breathe out during the upward motion.


For best results lowering the weight should take twice as long as raising it.
Keep your core active throughout.
Aim to hold your arms out and steady without swinging.

So if you’re attempting these for the first time you should begin using one of the two different strategies recommended here.

Strategy 1

Perform the movement using a bench or similar behind you so that when you bum touches it you know to start raising yourself back up to the starting position. This will train you to learn the movement in a smaller range of motion and as you gain strength and stability you can you can use lower and lower bench heights until you need them no more.

Strategy 2

Use a vertical support and using your hands to walk down the support as you lower one leg and then walk your hands back up as you raise yourself back to the starting position. However don’t pull yourself up using the vertical support, it’s only for balance not for leverage.

Either Strategy is fine to get you started on this the king of bodyweight leg exercises.

Upper Body Workout For Women – Some Great Exercises For You To Try

Typically women tend to avoid exercises that revolve around muscle building, and instead focus on activities that are associated with weight loss. Instead of doing more explosive exercises such as lifting weights, it is more common to see women doing long periods of cardiovascular exercise in an effort to lose body fat.

Doing a series of cardiovascular exercises is good if the goal is actually to improve the cardiovascular health. Long periods on the exercise bike or treadmill can strengthen the heart and lungs tremendously, but are not the most efficient exercise for reducing body fat.

One of the typical reasons why women tend to avoid undertaking an upper body workout for women is that it is thought that a direct workout will make the body more bulky rather than slim. This is a quite false way of thinking about these workouts. There are many men who carry out an upper body workout and are unable to achieve a bulky frame. Women, who do not have the quantities of testosterone as men do, would find it even more difficult to have a bulky upper body unless they used performance enhancing drugs. In fact, the most likely outcome of an upper body workout for women is to have a toned upper body, and reduced body fat.

A workout that is focused on weight lifting will increase the amount of muscle – but this will barely be notable. The muscles in the body will become hungrier for energy and will consume more carbohydrates and fat, so that overall, a woman is likely to lose body fat and have a slimmer appearance.

As well as cosmetic improvements from an upper body workout for women, having stronger muscles in this area improves the posture, reduces the chances of back pain and injury, and improves strength for everyday life.

A typical upper body workout for women should focus on the major motions of the upper body. The workout should include push exercises for the chest and shoulders, pull exercises for the back and rear shoulders, and bicep and tricep exercises. You can also include a series of core exercises to improve the strength around the stomach area. Workouts for the upper body need only take around 30 minutes to complete, and only needs to be done once to twice per week to give the body plenty of time to recover. You can also add a cardiovascular element by reducing the time spent in between lifting, and adding more repetitions.

Workouts should be composed of around 6 exercises, with 2-3 sets of 10-15 repetitions per exercise. Each set should be fairly demanding to complete the last few repetitions without having to resort to bad form or cheating weights up. A sample of a typical workout is given below:

Warm up and stretching 2-3 minutes

Bench Press 10-15 repetitions

Barbell Row 10-15 repetitions

Shoulder Press 10-15 repetitions

Assisted Pull ups 10-15 repetitions

Upright rows 10-15 repetitions

Bicep Curls 10-15 repetitions

Tricep Pushdowns 10-15 repetitions

Abdominal exercises

Repeat routine for final circuit and then warm down. This can be done in addition to cardiovascular exercise for optimum weight loss and losing stomach fat.

6 MMA Drills For A Bikini Body

That’s because MMA involves so many techniques that the entire body is worked through a full range of motion.

Arms, legs, belly, butt, core, everything.

If only you could mimic their routine without having to get punched in the face!

Well, fortunately you can! And you don’t even need to come up with an exercise plan on your own.

I’ve taken the guesswork out and created a bikini body workout plan for you!

Lose fat fast

Have you noticed your dress size steadily creeping higher over the years? No bueno!

Tired of unzipping your pants after eating a meal? No mas!

Perhaps you’re already fit but are looking for a new addition to your current beach body workout. No problema!

You don’t need to have experience with MMA, know a left hook from a roundhouse, or aspire to be a fighter to reap the benefits of this routine.

Using the 6 drills below will put you on the fast track to getting that bikini body you’ve been dreaming about.

Here’s another great thing about this routine: you don’t need to buy any equipment! Which means you can do this workout at home, outside, or at the gym. Use this routine anywhere, anytime!

Hey, I’m lovin’ this already!

Get fit with these 6 MMA drills

You’ll be doing the drills in blocks of 3 at 1 minute each, and then resting for 1 minute before continuing to the next 3 drills. Repeat the process until all drills have been performed 3 times each.

For example:

  • Drill 1 – Perform for 1 minute
  • Drill 2 – Perform for 1 minute
  • Drill 3 – Perform for 1 minute
  • Rest – 1 minute
  • Drill 4 – Perform for 1 minute
  • Drill 5 – Perform for 1 minute
  • Drill 6 – Perform for 1 minute
  • Rest – 1 minute
  • Repeat x 2

As your fitness level improves increase the length of each drill.

If you’re a beginner don’t push yourself too hard at first. Ease into the routine.

If you’re adding these drills to your existing workout, incorporate them as desired.

During the rest periods don’t stand still. Make it an active rest.

By “active rest” I mean move around. Do something low intensity like walking in circles, stretching, or shaking out your arms. This will keep you focused and your body ready for the next drill.

During the rest period take sips of water if you’re thirsty.

I have also included advanced tips. If you’re just starting out, skip these for now. Once the exercises become easy for you then add the advanced tip movements to really heat things up.

Ready? Of course you are! Let’s get to it!

1) Cross hops

Cross hops not only tone your calves and quads, they strengthen your lung capacity and cardiovascular health too. Cross hops also build the timing and coordination needed in MMA.

> How to perform cross hops:

  • Place towels, clothing, or string, in a cross shape on the floor in front of you. If nothing is available just imagine a cross shape on the ground.
  • Stand with your feet about an inch apart.
  • Hop back and forth, and side to side, across the lines on the balls of your feet. Stay as low to the ground as possible and try to land gently.
  • Vary the hopping pattern, moving clockwise, counter-clockwise, and diagonally.
  • Advanced tip: As you get better at cross hops, alternate hopping on 1 foot to increase the difficulty.
  • Fun fact: An adult human male has an average resting heart rate of about 75 beats per minute, the same rate as an adult sheep.

2) Jumping squats

Jumping squats are the ultimate exercise for your butt and legs. Few things will shape and tone your glutes as well as jumping squats. They also increase your explosiveness, which is useful for throwing powerful kicks.

> How to perform jumping squats:

  • Place your feet around shoulder-width apart
  • Squat down until your thighs are almost parallel to the ground. Allow your arms to hang down so the tips of your fingers touch the floor.
  • Spring straight up, jumping as high as you can with your arms straight over your head and fingers extended. It will look as if you’re trying to touch the sky.
  • Land on the balls of your feet, lowering your body back into the squat position to complete 1 rep. Repeat.
  • Try not to let your knees extend forward beyond your toes, as this can strain your back.
  • Advanced tip: During the jump, spin 180 degrees mid-air and land facing the opposite direction. This will work your core and improve your agility.
  • Fun fact: To promote the Sochi Olympics in Russia, Moscow Subway riders were allowed to pay their fare by successfully completing 30 squats.

3) Shadow box with a jab – cross combo

Throwing punches at an imaginary opponent will tone your arms and shoulders, build your mental focus, and improve your body awareness. This is a staple exercise for every MMA fighter.

> How to shadow box:

  • Stand with your left foot forward, elbows bent in front of your ribs, your hands up in the “guard” position, hands lightly clenched. (Reverse these directions if you’re left handed)
  • Envision an opponent directly in front of you.
  • Throw a jab directly at the chin of your imaginary opponent by extending your left arm forward, turning your palm towards the floor, and then immediately retracting your arm back to the guard position.
  • Throw a cross with your right arm by rotating your hips counter clockwise, lifting your heel off the floor, extending your right arm forward, and turning your palm towards the floor. Then return your arm back to the guard position.
  • Repeatedly throw the punches and mix up the combo. i.e. jab/jab/cross, jab/cross/jab
  • Move about the room while throwing the punches.
  • Advanced tip; Throw the jab-cross combo as fast as you can for the entire minute without pausing. Say “No” when your arms beg you to stop and say “Hello” to sculpted deltoids and triceps!
  • Fun fact: When asked for his thoughts on opponent George Foreman in their upcoming bout, Muhammad Ali replied, “I’ve seen George Foreman shadow boxing and the shadow won!”

4) Bear crawls

You’re gonna feel the burn with this one. Bear crawls are effective at working the entire body as a whole unit; exactly what’s needed to shoot in on an opponent to take them down.

> How to bear crawl:

  • Clear a path in the room so nothing will obstruct your way as you crawl.
  • Get on your hands and knees with your hands placed directly under your shoulders and neutral spine placement.
  • Lift your knees off the ground, rising to the balls of your feet.
  • Move your left hand and right leg forward simultaneously. Then move your right hand and left leg forward simultaneously. Repeat this motion to perform a bear crawl back and forth across the room.
  • Do not allow your knees to touch the ground as you crawl.
  • Advanced tip: Every 10 seconds alternate between forward bear crawls and reverse bear crawls (crawling backwards).
  • Fun fact: Due to their upper limbs initially being stronger than their lower limbs, Polar bear cubs crawl backwards.

5) MMA knee strikes

Throwing MMA knee strikes will strengthen your core, glutes, and cardiovascular endurance. They are used to mix up the striking game and confuse the opponent. They are also an effective defense against takedowns when timed well.

> How to throw MMA knee strikes:

  • Stand with your left foot forward, elbows bent in front of your ribs, your hands up in the “guard” position, hands lightly clenched. (Reverse these directions if you’re left handed)
  • Envision an opponent directly in front of you.
  • Take a half step forward with your lead leg. As you step forward, slightly turn your lead leg counter-clockwise so your foot points to the 11 o’clock position, and land on the ball of your foot. This opens your hips, giving the strike more power.
  • Thrust your rear knee up and forward at a 45 degree angle, aiming the tip of the knee at the opponent, and drive your hip into the strike. Lean back slightly for balance and keep the foot of your striking leg as close to your butt as possible.
  • Bring your knee back along the same path it traveled and return to the guard stance on the balls of your feet. Repeat the motion for additional knee strikes.
  • Every ten knees switch your stance and throw knees strikes with the opposite leg.
  • Advanced tip: Alternate stances with every knee strike. Maintain good form and stay on the balls of your feet. Make the stance switch as fluid as possible.
  • Fun fact: Melchor Menor, a former Muay Thai champion, appeared on the T.V. show Fight Science and demonstrated a knee strike. The power of the strike was equal to the power of a 35 mph car crash.

6) Burpees

Despite their funny name, burpees are all business. They are often called the king of conditioning exercises, and for good reason! They will work all of your major muscle groups, burn calories at light speed, and melt the fat off your body. Getting good at these will allow you to go several rounds with anyone in the cage!

> How to perform a burpee:

  • Stand with your feet about shoulder-width apart
  • Drop your body to a squat position with your palms flat on the ground
  • Quickly thrust your feet back, while extending your arms. The position will look similar to a pushup with arms extended.
  • Immediately return your feet to the squat position with your palms on the floor.
  • Jump straight up from the squat position, extending your arms above your head. It will look like you’re trying to touch the roof. This completes 1 burpee rep.
  • Repeat the steps to complete additional burpees.
  • Advanced tip: Add a pushup to the burpee. After you drop down and thrust your feet back, do a pushup, then return to the squat position.
  • Fun fact: Burpees are named after American physiologist Royal H. Burpee. He created the “Burpee Test” in the 1930’s as a simple way to assess fitness.

Martial Arts Heroines

During the fifth and sixth centuries, Zen Buddhist monks and nuns brought from India to China yoga and Indian fist-fighting techniques similar to modern karate. These fighting techniques came in handy in war-torn China. Indeed, learning to fight was as common as learning to cook or pour tea. Survival for men, women, and even children hinged on their ability to protect themselves. Those who excelled became notable warriors.

Thirteen-year-old Shuen Guan is a perfect example. Her ability to fight with swords, spears, and even her bare hands earned her the nickname “Little Tigress.” According to one legend, she saved her town from an attack by bandits by fighting her way through the attackers and returning with a neighboring general and his troops. Her heroic deeds were eventually honored by the emperor of China.

But not everyone could be as multi-talented as Shuen Guan. Specialization had a definite place in war-torn China. After learning a basic fighting skill, the tendency was to add moves and techniques to suit a particular ability or body type. For one woman named Ng Mui that meant redirecting her punches from the midsection of an attacker to the head, and throwing kicks to the lower legs.

Specialization enabled people to become masters of their own styles. Mui was so proficient at her style that to prove its effectiveness, she demonstrated her moves on martial arts masters themselves, who quickly came to realize that her methods would work as well for them as they did for her.

That Mui was a woman is impressive enough. But what makes her extraordinary to martial arts students who practice her style today is the fact mat she was a Buddhist nun! She came from a Shaolin monastery in southern China during the Ching Dynasty.

One of Ng Mui’s students, Yim Wing Chun, carried on this style after Mui’s death. Eventually, this system became known as Wing Chun kung fu.

Interestingly, though developed for a woman, Wing Chun kung fu became the style of choice among many men. In fact, this style of kung fu grew stronger in popularity as the centuries rolled by, and became the preferred style of the late martial artist-turned-actor Bruce Lee, who introduced and popularized this style in the West in the 1960s and 70s. For those too young to remember, visit any video store where you’ll find a wide selection of Bruce Lee movies. Though as grade B as a movie can get, they’re worthwhile watching just to observe Lee’s extraordinary athletic abilities.

Judo, too, has some distinctly female roots. While kung fu grew out of China, judo has its roots in the fighting systems of feudal Japan, which from the tenth to the eighteenth centuries found itself awash in samurais-highly skilled fighters who, often on horseback, battled with bows and arrows, swords, and spears.

In the early part of this period, samurai women shared the battlefield with men-and occasionally commanded them. These martial matriarchs were often trained in the use of weapons, especially spears and small daggers.

One of the favored weapons among samurai on horseback was the naginata, a long pole, from five to nine feet, with a sword at the end. Occasionally called “the woman’s spear,” the naginata was the weapon of choice for Itagaki, a female general in charge of three-thousand warriors in 1199. Her expertise and courage supposedly inspired her troops and shamed the enemy.

Another famous woman warrior of the same period was Tomoe. The name means “circular” or “turning,” and was probably given to her because of her mastery of the naginata, which is used by making circular movements.

Woman warriors continued to fight up until one of the last civil wars in Japan. In 1877, a battle was fought with a group of 500 women in its ranks. These women, armed with naginatas, fought against Japanese government troops. Unfortunately, their skills were no match against the guns carried by their opponents.

If you were lucky enough to be a female born into a ninja family, chances are you would be taught, along with your brother if you had one, starting at the age of five or six, to be a superior athlete. By the age of twelve or thirteen, you might move on to weapons training.

Ninja were latter-day James Bonds: super-agents who were not only superior fighters, but masters at disguise. Men often dressed as women, and vice versa.

In the mid- to late 1800s, as there became less of a need for samurai, women’s influence in the martial arts declined. Unless women came from a military family, it was considered scandalous for them to train alongside men in martial arts schools. If any training went on, it was done in private.

Scandalous or not, many women wanted to practice a martial art, and did. In 1893, Sueko Ashiya became the first women student of Jigoro Kano, who founded judo in Japan. Soon after he took on Ashiya, Kano began teaching his wife, daughter, and their female friends.

In the mid-1920s, Kano opened a women’s section of his school so his female students could train in a proper environment. Though a major breakthrough that guaranteed many women the opportunity to train, Japanese women today still train only in the women’s section, and except for special situations are not allowed to train with men.

But don’t think that old habits die hard only in the Orient. Up until about 1976, the belts worn by female judo martial artists had to have a white stripe running down the middle if the women wanted to compete in national competitions. The ruling was changed, however, thanks to a few determined women who demonstrated their disapproval of the rule by fighting in competitions wearing only white belts, refusing to wear a colored belt with a stripe in it.

Consider another rule that prevented women from achieving the same rank as men. Kano’s original school prohibited black belt women from being promoted higher than fifth dan, while men could go as high as twelfth dan. In 1972 the school received letters from women all over the world protesting this rule and asking the school to promote one of its leading female students, Keiko Fukuda, who had received her fifth-degree black belt in 1953. The letter-writing campaign worked, and Fukuda became the first woman sixth dan in the world-almost twenty years after becoming a. fifth dan.

Karate also never traditionally distinguished between male and female. Karate originated in Okinawa as a defense against Japanese invaders who stripped the natives of their weapons. In addition to using their hands and feet, Okinawans utilized farm tools to attack their oppressors. Women and men would practice their skills alone in the forests or fields using sickles or bamboo polls. Eventually, even a harmless-looking farm woman reaping her crops became a force to contend with.

Sport karate became increasingly popular and widespread in the 1940s. While competition was originally limited primarily to men, women now compete in both sparring and kata tournaments. There are even some mixed forms competitions, and occasionally mixed sparring between men and women.

Today, notable female martial artists can be found in every style of martial art-from kick boxer Kathy Long to karate champion Cynthia Rothrock. These women, and others like them, are the modern-day equivalents of the women warriors of centuries ago. Their determination to carve a niche for themselves in this sport is a shining example to every female martial artist.

Oatmeal has always been a staple in a health junkie’s diet, but over recent years it has lost its way, due in part to the fact that many people considered it ‘boring’. Other more ‘exciting’ healthy breakfast trends had overtaken the traditional food. That is, until now. Oatmeal is going to see a huge resurgence this year, with ancient grains being incorporated in a big way, as well as coconut milk to replace plain milk. How about steel cut oats with hazelnut granola? The possibilities are huge. This new oatmeal is a superfood lover’s dream, and it won’t break your bank.

The Top 5 Ways to Avoid Injury in Brazilian Jiujitsu Training

Being that Brazilian Jiujitsu is a contact martial art, there is a possibility for injury while practicing. These are the top 5 tips for avoiding injuries both to yourself as well as your training partners.

-Make sure you have proper room and look out for objects and people.

You’ll need at least 10×8 feet worth of training space per 2 people and even more for sparring. Get any objects like chairs or any other equipment out of the way and keep an eye out for other people falling into your training space.

-Warm up properly before training, stretch well and maintain your flexibility through regular stretching.

Trust me, this will take you a long way in your training and preventing injuries like pulled muscles and strained joints and ligaments.

-Control yourself during training and more particularly during sparring.

Avoid jerky movements for no purpose. The spaz is someone you don’t want to be known as where you train and if there are others like this in your gym then avoid training with them.

The point of training is to know what you’re doing.

You’ll want to keep moving in particular situations but you’ll want to develop an awareness of what you’re doing during training and if you don’t know what you’re doing then the best thing to do is to find out, not spaz out. This is one of the leading causes of injuries so avoid it.

-Focus on the technique.

This is also a great way to control yourself. Always keep technique in mind, if you’re using too much power and just trying anything then you are defeating the purpose of why you are training; to develop technical skills and strategies and an awareness of them. This is the most important point of your training.

-Lastly, give your training partner a chance to tap and tap early if you have to.

Never crank a submission at full power. Always give your training partners a chance to tap by applying progressive force to the submission and give them a chance to tap. If you are caught in a submission, tap early if you feel your partner is cranking too fast and hard or if you’re in doubt of their control.

Well, there you have it. Put these five tips into practice and your training will be more productive and you’ll spend less time with injuries and more time on the mats.

With the popularity of yoga rising throughout the western world, you have probably heard about it’s healing powers by now. However, you still aren’t sure exactly what kind of yoga may be right for your lifestyle. Chances are, you have probably asked everyone you know who practices yoga. While they may have a few suggestions, they may be bias in their decision making when it comes to which type of yoga you should choose.

Iit is fairly simple to find the right kind of yoga for you. Especially if you have all of the information there is to know about yoga. First and foremost you should try to consider why you are planning on entering the yoga lifestyle. Whether it was suggested to you from your doctor for medical treatment, or if it is a means for you to reconnect with a healthy lifestyle.

Just remember that you aren’t alone. Many people struggle with trying to find the right yoga class for them. Some can spent years jumping from class to class, type to type, or different yoga teachers before finding the right match. You may find yourself drawn to the names of each yoga class, often times witty and inspiring. However, I would suggest making your decision on more than just the location or name of your yoga class. Instead taking the time to sit down with each of the teachers, and getting a feel for their technique of teaching.

It may be helpful if you can find a teacher that will allow you to sit in on each type of class. This will give you a first-hand view of what would be expected of you during your yoga class. While some may promote the use of props, and focus on slow and controlled movements. Others may focus on spirituality, or exercise. All of which are beneficial to many different people in their walks of life. However, power-yoga may not be the best choice if you suffer from chronic back pain. For this reason, you should take care in choosing the right type of yoga.

Before we look into the different types of classes and what you can expect you should first remember that as with any exercise program; you should first consult with your doctor. This is especially true if you have any diagnosed health problems that reduce your range of motion.

Once you have begun to visit the many different yoga classes available in your area, you will find that there is a common denominator among them all. That of which is that they are focused on bringing oneness to one’s life. A unity between body, mind, and soul. Regardless of the fact that this oneness is all something we hold inside of ourselves on a daily basis. However, most people will find that it can be difficult to reach this place in our own selves without a little help.

Unfortunately there is no real way to answer the question of “what type of yoga is right for me?”. Ashtanga Viniyasa is one of the most increasingly popular forms of yoga in the last few years. It is a physical and mentally challenging form of yoga. Of which focuses on the unity between movement and breathing. However, this form of yoga can be fairly taxing and shouldn’t be utilized for anyone with severe medical conditions. If you are a beginner, it is imperative to join a beginners Ashtanga class, so that you are able to learn at your own speed without posing an injury risk to yourself.

Along with Hatha and Ashtanga Viniyasa yoga’s you will find a few other choices to choose from. One of which being Sivananda yoga. Which is based around as little as twelve postures. One such posture sequence includes the sun salutation. Of which focuses on breathing and meditation. This is one of the most well-rounded yoga classes that can be found today. It is especially suitable for all levels of expertise, ages, and physical abilities. Making it one of the most family friendly forms of yoga available.

Another popular form of yoga is Viniyoga. Of which is known for it’s personalized touch. Each session of Viniyoga is tailored specially for the individual practitioner and their needs. These classes can vary from as short as fifteen minutes to two to three hours. However it is one of the best one-on-one yoga training that you can find. This is especially wonderful for anyone who might find it difficult to follow an instructor within a large class. This class is particularly well suited for children and those with medical conditions. Simply because it is so personal, and allows the trainer to keep your body, health, and physical limitations in mind when creating your routine.

The last form of yoga that is commonly practiced in the western world is Iyengar. Which is a slower and more precise means of practicing yoga. It is by far the most practiced yoga throughout the world (spanning not only in the western world). It plays in important role in one’s bodily alignment and posture. This is particularly well suited for those with back-pain or any other severe or chronic pain. This form of yoga is also particularly suitable for seniors, as they practice with many different props to aid in their posture progression.

Remember, as with any new workout regiment that you should always know your own body’s limitation. This will help you to choose the right style of yoga class for you. There is no right or wrong answer, simply knowing what you can and cannot handle is key. Regardless of the class, you should become prepared once you have chosen the right type of yoga for you. Your yoga instructor will be able to give you a list of the items you will need, whether it be yoga mats, blocks, blankets, or any other prop. It is best to come prepared!
